How it's figured

Zones are percentages of your maximum heart rate. Adding resting heart rate switches to the Karvonen method: target HR = (max HR − resting HR) × intensity% + resting HR.

Zones are useful, but they rest on an estimate of your maximum heart rate that is rougher than most watches let on. Here is where the number comes from, what each zone is genuinely for, and how to check the result against what your body is telling you.

Where 220 minus age came from

It was never a controlled experiment. In 1971 Fox, Naughton, and Haskell pulled together data from a handful of earlier studies, eyeballed the trend, and drew a line through it. The line stuck because it is easy to do in your head, not because it is precise. The catch is the spread around it: individual maximums scatter roughly 10 to 12 beats per minute either side, so two people the same age can sit 20 beats apart and both be completely normal. Later formulas fit the data better. Tanaka and colleagues proposed 208 minus 0.7 times your age in 2001, which is kinder to older adults, whose true max the old formula tends to underestimate. This tool uses the classic version because it is the one your watch and every chart you will meet also uses.

What each zone trains

  • Zone 1, 50 to 60%: recovery walks and warmups, blood moving, nothing taxed
  • Zone 2, 60 to 70%: conversational aerobic base, the bulk of your easy cardio
  • Zone 3, 70 to 80%: steady moderate work, useful but easy to overuse
  • Zone 4, 80 to 90%: threshold and tempo, where sustainable hard pace improves
  • Zone 5, 90 to 100%: short maximal intervals, small doses only

The boundaries are conventions rather than physiological cliffs. Nothing switches off at 71%.

A worked example

Say you are 50. Your estimated max is 220 minus 50, so 170. Zone 2 runs from 60% of that to 70%, which is 102 to 119 beats per minute. Zone 4 lands at 136 to 153. Run the Tanaka version instead and your max comes out near 173, which nudges every zone up a couple of beats. Now layer on the individual spread and your real max could plausibly sit anywhere from about 158 to 182, which moves zone 2 by a good ten beats in either direction. That is the honest resolution of a formula-derived zone.

Why easy should dominate

When researchers tracked how elite endurance athletes actually train, the pattern that kept showing up was roughly 80% of sessions at easy intensity and 20% genuinely hard, with very little time in the middle. The middle is seductive because it feels productive, but it is hard enough to cost you recovery and not hard enough to drive the adaptations that hard work drives. If your zone 2 pace feels embarrassingly slow at first, that is the normal experience, and it gets faster at the same heart rate as your aerobic fitness improves.

Sanity-check against effort

Use the talk test as the tiebreaker. In zone 2 you should be able to hold a full conversation, in zone 3 a sentence at a time, in zone 4 a few words. If the numbers and the feeling disagree, trust the feeling and treat the zones as approximate, or estimate your ceiling more carefully with the max heart rate calculator and track how you are absorbing the work with your recovery score. Medication such as beta blockers can shift your heart rate response entirely, so zones built from age alone will not apply. And if you get chest pain, dizziness, or a heart rate that behaves in a way that worries you, stop and talk to a doctor. That is not a calculator question.

Tips

Roughly 80% of your cardio belongs in zones 1-2, and it will feel slower than you expect at first. Recalculate if your resting or max heart rate changes.
