How rep ranges map to strength, size, and endurance, with your working weights filled in.

Low reps (1-5) at high intensity primarily develop maximal strength, moderate reps (6-12) are the usual home for muscle growth, and high reps (15+) build muscular endurance. The ranges overlap heavily, so treat them as leanings rather than rules.

The table above is genuinely useful, and it is also more flexible than it looks. Here is where the rep continuum came from, the part modern research changed, and how I would actually pick a range.

Where the continuum came from

The idea that low reps build strength, moderate reps build size, and high reps build endurance is older than most of the gyms it gets repeated in. It grew out of rehabilitation work in the 1940s, where Thomas DeLorme popularised progressive resistance training built around sets of ten, and it hardened into a neat three-band continuum as strength and conditioning textbooks tidied it up over the following decades. It was always a summary of what tends to happen across groups of trainees, never a law of biology.

The correction that matters

For a long time the bands were taught as walls: step outside 8 to 12 and you stop growing. Research over the last fifteen years or so does not support that. When sets are taken close to failure, meaning you stop within a rep or three of the point where form starts breaking down, muscle growth looks broadly similar across a wide span, roughly 5 to 30 reps. Strength is the exception, because lifting heavy is a skill your nervous system has to practise under heavy loads. Effort and total hard sets drive size, while load drives strength. Read that as a strong trend rather than a closed case, since most of the studies are short and run on small groups.

A worked example

Say you enter a 1RM of 225 above. The 8 to 12 band asks for 65 to 80 percent, so your working weight lands at about 146.3 to 180 for 3 to 4 sets. The 4 to 6 band asks for 80 to 90 percent, or roughly 180 to 202.5. Notice that 180 shows up in both. The same bar, loaded the same way, is a hypertrophy set at eleven reps and a strength set at five. The difference lives in how you use it, not in the plate math.

Why the bands still matter

If growth happens across a wide span, why keep the ranges at all? Because the cost is different at each end. Heavy singles and triples tax your nervous system and your joints, need long rests, and buy a small amount of total work for a large slice of a session. Sets of twenty-five sit at the other extreme: they usually end because your lungs and your tolerance for discomfort quit before the target muscle does. The middle of the table is popular because it is where hard sets are easiest to actually finish.

What to actually pick

If you are new, live in 6 to 12 for most of your work and end each set with one to three reps left in the tank, which lifters call RIR. If you would rather gauge that by effort, RPE and percentage maps the two together. Put the lower end on your big compound lifts and the higher end on isolation work. Going heavier means resting longer, so the rest period calculator is worth a look before you commit. You do not have to test a true 1RM to use these percentages either, since the one rep max calculator estimates it from a set you have already done. And if a lift produces joint pain rather than honest muscle fatigue, that is a conversation for a doctor or a physio, not a rep range problem.
