Sodium is the one nutrient where the public health message and the training message can point in opposite directions, and that confuses people. Here is the honest version of both, including who each piece of advice was actually written for.
What sodium does
Sodium is the main electrolyte in the fluid outside your cells, and it is what your body uses to decide how much water to hold and where to hold it. It carries the electrical charge behind nerve signals and muscle contraction, which is why every rep you do runs on it, and it drives how much fluid stays in your bloodstream, which is why blood pressure and sodium are linked at all. Your kidneys are extremely good at managing the balance, holding on to sodium when you are short and dumping the excess when you are not. The place that regulation gets stretched is sweat. Sweat is salty by design, roughly 200 to 2,000 milligrams of sodium per litre depending on the person and the conditions, and someone finishing a hard session in the heat can genuinely be down a meaningful amount.

Those figures were set from population-level research on blood pressure and cardiovascular risk. They are averages aimed at everyone, which is what makes them useful public health targets and also what makes them a blunt instrument for any single person. Note the gap between the last line and the first three, that gap is the entire reason the advice exists.
A worked example
Say you are 180 pounds, training four days a week, living somewhere temperate, with general health as the goal. The moderate activity band runs 2,500 to 3,500mg, so this tool takes the midpoint and gives you 3,000mg a day, plus about 350mg before training and 400mg after. Move that same person to a hot and humid climate and 1,000mg gets added for sweat loss, landing near 4,000mg. Neither number is a verdict, they are starting points that assume a fairly active person losing real sodium through sweat.
Why athletes are a different case
Here is the nuance that usually goes missing. The advice to cut sodium is aimed at a typical diet built on processed and restaurant food, where most of the sodium arrives uninvited in bread, sauces, and packaged meals rather than from a salt shaker. Someone who cooks most of their own food and sweats through five hard sessions a week is not that person, and going very low can leave them flat, crampy, and dizzy on stands. That is a real difference, not an excuse to salt everything. It is also where I stop and hand it over: if you have high blood pressure, any kidney condition, or a sodium restriction your doctor has prescribed, their number wins over anything on this page, and you should not raise or lower your intake against their advice because a calculator said so. Pair this with your daily water target and your full electrolyte needs, since sodium never works alone.
Why the scale jumps overnight
Sodium pulls water with it, so a salty meal can put two or three pounds on the scale by morning and take them off again a day or two later. That is water, not fat. Gaining a pound of actual fat takes roughly 3,500 surplus calories, which no single dinner delivers. This is the most common false alarm I see, someone eats out on Saturday, weighs in on Sunday, and concludes a week of good work is gone. It is not. Keep sodium reasonably consistent day to day so the noise stays small, weigh yourself under the same conditions, and judge progress on a weekly average rather than any single morning. If you are cutting, resist slashing sodium before an event or photo, it tends to produce a rebound bigger than the effect you were chasing.
